What this plan actually does

A ketogenic diet works by removing almost all carbohydrate from your food. With no steady glucose supply, your liver starts converting fat into ketones and your body runs on those instead. That metabolic switch usually takes two to four days of eating under about 25 g of net carbs.

The reason keto produces fast early results is partly water: every gram of stored glycogen holds roughly 3 g of water with it, and you flush most of that in week one. Real fat loss comes afterwards, and it comes from the calorie deficit — not from ketosis itself. What ketosis reliably does is blunt appetite, which makes that deficit far easier to hold.

This plan is built for that first week. Every day lands under 25 g net carbs, protein stays high enough to protect muscle, and several dinners double as the next day’s lunch so you are not cooking twice a day.

The rules behind the plan

Four principles decide every meal below. Understand these and you can improvise for the rest of your life instead of following someone else’s menu forever.

Carbs stay under 25 g net, every single day

Net carbs means total carbohydrate minus fibre. The plan budgets roughly 5 g per meal, which is why the vegetables here are leafy greens, cruciferous veg, zucchini and mushrooms rather than potato, corn or beans. There is no carb-up day and no cheat meal — in week one, a single high-carb meal can cost you two days of adaptation.

Protein is moderate, not low

Around 105 g a day, or about 1.6 g per kilo for a 65 kg person. Old keto advice said to keep protein low in case excess amino acids converted to glucose. In practice that conversion is demand-driven and does not knock healthy people out of ketosis, while under-eating protein in a deficit costs you lean mass.

Fat fills the gap, it is not the target

Fat is the calorie buffer, not a number to chase. Still hungry? Add a tablespoon of olive oil or half an avocado. Not hungry? Skip the snack — the plan still works at 1,400 calories. Adding fat on top of a full day of food is the single most common reason people stall on keto.

Electrolytes are part of the plan

Low insulin makes your kidneys dump sodium, and sodium takes potassium and magnesium with it. That loss, not the absence of carbs, is what people call keto flu. Salt your food deliberately and check the electrolyte targets below before you decide the diet is not working.

If the plan does not fit you

No fixed plan survives contact with a real person’s allergies, budget and schedule. These are the swaps that keep the macros intact.

You do not eat fish

Swap salmon and shrimp for chicken thighs or beef. Add a tablespoon of butter to each swapped meal so the fat total holds.

Dairy free

Cheese and cream become avocado, coconut cream and olive oil. This drops about 2 g of carbs a day, so you get a little more room elsewhere.

Vegetarian

Eggs, halloumi, tofu, tempeh and nuts carry the protein. Days 2, 6 and 7 need the most rebuilding — expect protein to land nearer 80 g.

Nut allergy

Replace every nut snack with olives, cheese crisps, pork rinds or a boiled egg. Use coconut flour in place of almond flour at a quarter of the quantity.

You need 2,000+ calories

Add a fourth meal built on eggs and avocado, or raise each protein portion by 50 g and add a tablespoon of oil to two meals. Do not just add more fat bombs.

No time to cook at all

Double every dinner and eat it as the next day’s lunch. The plan already does this on Wednesday, so the pattern is there to copy.

Weigh fat for the first week only

Oil, butter and nuts are where accidental calories hide. A week of weighing teaches your eye the portions, then you can stop.

Read every label once

Sauces, dressings, sausages and cured meat are where the hidden carbs live. Check once, then buy the same brand without thinking.

Ignore the scale until day 10

Week one is mostly glycogen water leaving. It will drop fast, then appear to stall. That stall is the point at which real fat loss starts.

Eat to appetite, not to the number

How many carbs can I eat on this keto meal plan?

Every day on this plan lands under 25 g of net carbs, averaging 21 g. Net carbs means total carbohydrate minus fibre. Most people enter ketosis somewhere between 20 g and 50 g, but the strict end works for everyone, so that is where this plan sits for week one. Once you are adapted you can test your own ceiling by adding 5 g at a time.

How long does it take to get into ketosis?

Usually two to four days of eating under about 25 g net carbs. Exercise speeds it up because it burns through stored glycogen faster. Urine strips are cheap but only accurate in the first couple of weeks — once you adapt, your body wastes fewer ketones, so the strips read lighter even though ketosis is deeper. A blood meter is the only reliable measure.

What is keto flu and how do I avoid it?

Headache, fatigue, cramps, brain fog and irritability, typically on days two to five. It is an electrolyte problem, not a carb problem. When insulin falls, your kidneys excrete sodium quickly, and potassium and magnesium follow. Aim for 3,000–5,000 mg of sodium, around 3,500 mg of potassium and 300–400 mg of magnesium daily, and most symptoms never appear.

Can I change the calories if 1,600 is wrong for me?

Yes, and most people should. 1,600 suits an average woman losing weight or a smaller man. To go lower, drop the daily snack — that lands you near 1,400. To go higher, increase each protein portion by 50 g and add a tablespoon of olive oil to two meals. Run your own numbers through the calorie calculator first.

How much weight will I lose in the first week?

Commonly 2–4 kg, but most of that is water. Each gram of glycogen holds roughly 3 g of water, and you empty those stores in week one. Actual fat loss runs at about 0.5–1 kg a week from the calorie deficit. The big week-one number is motivating, but do not treat it as your ongoing rate, and do not panic when week two looks flat.

Can I do this plan vegetarian?

Yes, though it takes rebuilding. Eggs, halloumi, tofu, tempeh, nuts and seeds carry the protein; days 2, 6 and 7 lean hardest on meat and need the most work. Expect protein nearer 80 g rather than 105 g. Vegan keto is considerably harder because it removes eggs and dairy too, leaving very few low-carb protein sources.

Do I have to track macros exactly?

Not exactly, but track carbs honestly for the first two weeks. Carbs are the one number that decides whether ketosis happens at all, and they hide in sauces, dressings and cured meat. Calories and fat can be eyeballed once you have weighed your oil and nuts for a week — those are the two foods people consistently underestimate.

Can I drink coffee or alcohol on keto?

Coffee and tea are fine, black or with cream. For alcohol, dry wine, spirits and soda water are the lowest-carb options; beer and sweet cocktails are not. Be aware that your liver prioritises clearing alcohol over producing ketones, so drinking pauses fat burning for several hours, and tolerance drops noticeably on keto.

What do I do when the weight loss stalls?

First, check whether it is a real stall — four weeks with no change in weight or measurements, not four days. If it is real, the cause is almost always creeping calories from fat: oil, cheese, nuts and fat bombs. Weigh everything for a week. Ketosis does not override a calorie surplus, and it is entirely possible to gain weight on keto.

What happens after the seven days?

Repeat the week, or rotate the proteins and vegetables while keeping the same structure. The structure is the useful part: four eating events, under 25 g net carbs, protein near 105 g, fat filling the rest.
