What this plan actually does

Most people who try keto do not actually need ketosis. What they want is the thing ketosis delivers as a side effect — steadier appetite, fewer cravings, flatter blood sugar. You get most of that by simply eating fewer carbs and far more protein, without ever crossing into ketosis.

That is what this plan does. Carbs sit near 70 g a day rather than under 25, which is low enough to change how hungry you feel and high enough that lentils, chickpeas, black beans, berries, squash and carrots all stay on the menu. Those foods carry the fibre that strict keto tends to strip out.

Protein leads at about 146 g. That is the part doing the heaviest lifting: it protects muscle in a deficit, it is the most filling macro per calorie, and it makes the lower carb intake feel like a choice rather than a restriction. There is no induction phase, no keto flu and no cheat-meal penalty.

The rules behind the plan

Four principles decide every meal below. Understand these and you can improvise for the rest of your life instead of following someone else’s menu forever.

Carbs are reduced, not removed

Seventy grams a day keeps the foods that make a diet liveable: a portion of lentils, a tin of beans, a handful of berries, roasted squash and carrots. Those are the same foods keto cuts, and they are where most of your fibre, potassium and magnesium come from.

Protein is the anchor at every meal

Roughly 35 g at breakfast and 45 g at lunch and dinner. This is the macro that makes a lower-carb day feel normal rather than like deprivation, and it is the one that decides whether the weight you lose is fat or muscle.

Fat fills the calorie gap, in measured amounts

At 83 g, fat supplies 46% of calories — higher than a standard diet, lower than keto. Olive oil, avocado, oily fish, nuts and full-fat dairy carry it. It is measured rather than poured, because fat is where unnoticed calories accumulate fastest.

No fixed plan survives contact with a real person’s allergies, budget and schedule. These are the swaps that keep the macros intact.

You want it lower carb still

Drop the lentils, chickpeas and beans and replace them with more green vegetables plus an extra 50 g of protein. That lands near 35 g of carbs — close to keto without the rigidity.

You want more carbs

Add 150 g of cooked rice or potato to lunch and dinner. You are then at roughly 140 g of carbs, which is our high protein plan in all but name.

Vegetarian

Eggs, halloumi, cottage cheese, tofu, tempeh and edamame do the work. Lentils and chickpeas are already in the plan. Expect protein nearer 115 g and carbs a little higher.

Dairy free

Cottage cheese, skyr and yogurt are four of the snacks, so this needs real rebuilding — use soy yogurt, tofu and a soy or pea isolate, and add olive oil to hold the calories.

You do not eat red meat

Swap the steak, lamb and beef days for chicken thighs, pork tenderloin or salmon, and add a tablespoon of olive oil to each swapped meal to match the fat.

You need 2,000+ calories

Add half an avocado and 30 g of nuts daily, and raise each protein portion by 40 g. Carbs stay where they are, which keeps the character of the plan intact.

Find your own carb ceiling

Seventy grams is a starting point, not a law. Run two weeks here, then move up or down in 20 g steps and keep the level where your appetite and energy are best.

Put the legume where the rice was

The mental shift that makes this stick: lentils and beans are not a side, they are the carb. A 100 g portion replaces rice at a third of the carbs and adds 8 g of fibre.

Weigh the oil and the nuts

Fat is 46% of calories here, so a poured glug instead of a measured tablespoon is a 100-calorie error. Everything else can be eyeballed; these two cannot.

Use volume to stay full

Green vegetables cost almost nothing in carbs or calories. When a meal leaves you hungry, double the vegetables before you add anything else.

How is this different from a keto meal plan?

Carbs. Keto sits under 25 g a day to force ketosis; this sits near 70 g and does not. That means lentils, chickpeas, beans, berries, squash and carrots all stay in, along with the fibre they carry. You lose the ketosis-specific effects, and you also lose keto flu, the induction period and the penalty for one off-plan meal. For most people chasing appetite control rather than ketosis, this trade is worth making.

Will I still lose weight if I am not in ketosis?

Yes. Ketosis is not what causes fat loss — a calorie deficit is, and ketosis is just one route to eating less without noticing. This plan gets there through protein and volume instead. At roughly 1,626 calories it is a deficit for most adults, and the high protein means more of what you lose is fat rather than muscle.

How many carbs a day is considered low carb?

There is no official line, but the working ranges are: under 50 g is ketogenic, 50–100 g is low carb, and 100–150 g is moderate or reduced carb. This plan sits at about 69 g, squarely in the low carb band. That range is enough to flatten blood sugar swings for most people without requiring ketosis.

Can I eat fruit on a low carb high protein plan?

Yes, with attention to which fruit. Berries, apples and citrus are all in this plan. What falls out is the high-sugar end — banana, grapes, mango, and dried fruit, where a small handful can carry 40 g of carbs. Whole fruit over juice, always, because the fibre changes how fast the sugar arrives.

Do I need to count net carbs or total carbs?

Total carbs, on this plan. Net carbs matter most when you are chasing ketosis and every gram counts against a 25 g ceiling. At 70 g there is enough room that the distinction stops being useful, and counting total keeps things simpler and slightly conservative.

Is this safe with type 2 diabetes?

It is often very effective, but it needs medical supervision, specifically because it works. Lowering carbs while on insulin or sulfonylureas can drop blood sugar too far unless doses are adjusted. Talk to whoever manages your medication before you start, not after the first hypo.

Why is protein higher than on the keto plan?

Because there is no ketosis to protect. On keto, very high protein can nudge some people out of ketosis through gluconeogenesis, so intake is usually kept moderate. Here that constraint does not exist, so protein goes to where the evidence actually points for body composition — around 2 g per kilo.

Can I build muscle on a low carb diet?

Yes, though at very low carb intakes high-rep training can feel harder because glycogen is limited. At 70 g with protein at 146 g, most people train perfectly well. If your sessions feel flat, move 30–40 g of carbs into the meal before you train before concluding low carb does not suit you.

How long can I stay on this?

Indefinitely, if you eat this way because you prefer it. Nothing here is a short-term intervention — it is a normal diet weighted towards protein and vegetables.
